Probably the most popular option is fasting for 1. LCHF diet. It only requires trading breakfast for a cup of coffee (or some other non- caloric fluid) and having lunch as the first meal of the day. Fasting from 8 pm to 1. Of course there are many other variants of intermittent fasting, but this 1. I recommend as a first option. It’s effective, easy to do and does not require counting calories. You can do a 1. 6: 8 fast as often as you like. For example twice a week, or on weekdays only. The more often you do it, the more effective it is. In fact on an LCHF diet some people spontaneously fall into this habit, as their appetite is reduced (see weight loss tip #4, eat only when hungry). Other Kinds of Intermittent Fasting. There are many other options. Basically the longer periods are harder to do but more effective. Here are two more common options: Fasting for 2. Effective and can be surprisingly easy to do, especially on an LCHF diet. The 5: 2 diet. Eat as much as you need to feel satisfied 5 days of the week and then eat calorie- restricted on two days (5. I don’t recommend this as it requires calorie counting and extra planning, but some people still find they enjoy it. What About Eating when Hungry? Doesn’t advice on intermittent fasting contradict the advice to eat when hungry? Yes it does, somewhat. I recommend eating when hungry as a first option, and I recommend always eating until you feel satisfied at meals. But if this is not effective enough then intermittent fasting is a very effective addition. Remember – and this is crucial – that between fasting periods you’re still supposed to eat until satisfied. Intermittent fasting is not the same thing as obsessively counting calories and starving yourself 2. Starving yourself is a recipe for misery and failure. Intermittent fasting is about eating all that your body needs. Water is the drink of choice, but coffee and tea are also great options. During longer fasts it can be wise to add a little salt too, or drink bouillon. Anything you drink should ideally be zero calories. But it may be acceptable to cheat by adding a small amount of milk in your coffee or tea – if you absolutely need it to enjoy your drink. What to Eat Between Fasts. So what should you eat when you are not fasting? Well, if your goal is to lose weight I suggest following all the tips above, including eating an LCHF diet. Combining this with intermittent fasting is a great combination. On a LCHF diet your hunger is reduced and it’s much easier to do a period of fasting. Also, your fat burning is already very good – so when fasting you’ll easily burn lots of fat. So, while on an LCHF diet the fasting periods become both easier to do and more effective. Who Should Not Do Intermittent Fasting. Intermittent fasting can be a great idea, but not everyone should do it: If you are addicted to food or sugar then intermittent fasting will increase food cravings and increases the risk of a relapse. I recommend always eating when hungry. If you are totally stressed out or sleep deprived then take care of that problem first (see weight loss tip #1. If you are on any medication – especially insulin – the doses may need to be adjusted when fasting. Discuss it with your doctor first. Growing children, pregnant women and breastfeeding women should not do longer fasting periods, as they have an increased need of nutrients. I recommend eating when hungry and using the 1. More. My general position on the fasted phase is that it should last through the night and during the morning hours. Ideally the fast should then be broken at noon or shortly thereafter if you arise at 6- 7 AM like most people. Afternoons and evenings are usually spent in the fed state. However, the fast could also also be broken later in the day depending on your personal preferences and daily routine. I personally tend to break the fast as late as 4- 6 PM since I work well into the night and rise later than most people with normal jobs. The recommendation for fasting through the earlier part of the day, as opposed to the latter part of the day, is for behavioral and social reasons. Most people simply find it easier to fast after awakening and prefer going to bed satiated. Afternoons and evenings are times to unwind and eat. For adherence reasons during dieting, I've also found that placing the feeding phase later in the day is ideal for most people. The protocols. I work with four different protocols depending on when my clients train. Depending on setup, one, two, or three meals are eaten in the post- workout period. Fasted training. Training is initiated on an empty stomach and after ingestion of 1. BCAA or similar amino acid mixture. Technically, training is not completely fasted - that would be detrimental. The pre- workout protein intake, with its stimulatory effect on protein synthesis and metabolism, is a crucial compromise to optimize results. The 8- hour feeding phase starts with the post- workout meal. Sample setup. 11. AM or 5- 1. 5 minutes pre- workout: 1. BCAA1. 2- 1 PM: Training. PM: Post- workout meal (largest meal of the day). PM: Second meal. 9 PM: Last meal before the fast. Calories and carbs are tapered down throughout the day in the example above. Early morning fasted training. This is the most common setup for my younger clients that are still in college or have flexible working hours. Sample setup. 12- 1 PM or around lunch/noon: Pre- workout meal. Approximately 2. 0- 2. PM: Training should happen a few hours after the pre- workout meal. PM: Post- workout meal (largest meal). PM: Last meal before the fast. Two pre- workout meals. A tiny splash of milk in your coffee won’t affect anything either (. Neither will sugar free gum in moderation (~2. The fast is the perfect time to be productive and get things done. Don’t sit around, get bored and brood about food.* Meal frequency during the feeding phase is irrelevant. However, most people, including me, prefer three meals.* The majority of your daily calorie intake is consumed in the post- workout period. Depending on setup, this means that approximately 9. The feeding window should be kept somewhat constant due to the hormonal entrainment of meal patterns. We tend to get hungry when we're used to eating and maintaining a regular pattern makes diet adherence easier. If you're used to breaking the fast at 1. PM and ending it at 8- 1. PM, then try to maintain that pattern every day.* On rest days, meal one should ideally be the largest meal, as opposed to training days where the post- workout meal is the largest meal. A good rule of thumb is to make meal one on rest days at least 3. This meal should be very high in protein; some of my clients consume more than 1. When working with clients I am always open to compromising on the above rule. If your preference is to eat a larger meal in the evening instead of noon, or whenever you break the fast, it's no great harm. Some people prefer to save the largest meal on rest days for dinner with their family instead of having a large lunch and that's fine by me if it makes them enjoy and adhere to their diet better.* Macronutrients and calorie intakes are always cycled through the week. The specifics depends on the client's ultimate goal: fat loss, muscle gain or bodyrecomposition. The details will be revealed in the book. Generally speaking, carbs and total calorie intake is highest on training days. On rest days, carbs are lower and fat is higher. Protein is kept high on all days.* Here are the supplements I recommend everyone to take on a daily basis: a multivitamin, fish oil, vitamin D and extra calcium (unless dairy is consumed on a regular and daily basis).* For fasted training, BCAA or an essential amino acid mixture is highly recommended. However, if this feels like too much micromanaging or simply questionable from an economic standpoint, you could also make due with some whey protein. The importance of protein intake prior to fasted training is outlined in this and this post.* People sometimes ask me which protocol is best. I tend to look at things from a behavioral perspective first and foremost, so my reply to that is to choose the protocol best suited to your daily routine and training preferences. When dealing with clients I make the choice for them. If you work a 9- 5 job and your only option is to train after work, training fasted is generally a bad idea and I always choose the one or two meals pre- workout protocol.* Even from a physiological perspective, each protocol has it's own strengths and theoretical benefits. This deserves an article on it's own. I have some interesting and compelling arguments that I think are very unique. Our group published several papers that show one of the key mechanisms in fasting- induced fat loss has to do with an increase in the activity of genes that increase the number of calories the body burns and the amount of fat it burns. More specifically, when you fast, it turns on genes that encode for certain uncoupling proteins and for enzymes that increase fat burning. The uncoupling proteins basically poke holes in the mitochondria inside muscle cells. The mitochondria are where most of your energy is derived from, especially at rest. In other words, when you fast you burn more calories and fat. What's interesting is that our lab found that when you finally eat after fasting, the activity of many of these genes are increased even further! Research shows that fasting may also work through a number of other different mechanisms that lead to increased calorie and fat burning. Studies also suggest that fasting provides numerous health benefits, such as lower cholesterol and triglyceride levels, higher HDL (good) cholesterol levels, and even greater longevity. One study also found that intermittent fasting in men increased red blood cell and hemoglobin levels in the blood. Hemoglobin is the protein in red blood cells that carries oxygen in the bloodstream to the muscles. Increasing red blood cells and hemoglobin levels is what endurance athletes like cyclists are trying to increase when they illegally . And yet IF may do this naturally. Muscle Matters. Some proponents claim that IF even benefits muscle building. While yes, you can build muscle with IF, there's really no research showing that IF benefits muscle growth over a traditional diet. In fact, from my personal experience and the data that I've collected over the years, it would appear that IF would limit muscle growth as compared to following the guidelines I've laid out in my Muscle- Building Rules article for eating to maximize muscle growth. That said, IF shouldn't cause muscle loss, at least in normal- sized people. One study in men during Ramadan found that subjects lost no muscle mass during their form of IF (fasting during the day and eating only between sunset and dawn) yet lost a significant amount of body fat. However, some heavily muscled guys have reported that IF doesn't allow them to maintain their muscle mass and they tend to end up losing some. The bottom line on IF and building muscle is this: Yes, you can build muscle while doing IF, but it's probably not the best approach for someone who's goal is to truly maximize muscle growth. For that individual, I would recommend a more standard bodybuilding diet where you're eating every 2- 3 hours and fasting only when you sleep. Carb Considerations. There's no debating the fact that intermittent fasting works well to enhance fat loss. However, it's not a method of dieting that needs to be used from the get- go. Instead, I recommend using it once you've hit a plateau and you can no longer lower carbs and calories. Since you want to keep protein and fat as high as possible, IF allows you one more step before you need to start whittling away at those two critical macros to lower calories and continue losing body fat. So you should first slowly lower your carbs over time. For an article on how to do so, read my Dieting 1. Once you get down to consuming about 0. That's because most of the carb sources making up the 0. These carbs are fairly unavoidable and are also a good source of fiber, so it wouldn't make sense to try and nix these from your diet. Another reason to wait to use IF until after you've eliminated most of your carbs is that IF works very well with a low- carb diet. Calorie Counting. Total calorie intake is another reason you should wait until a later stage in your diet to introduce IF. When you only have an 8- hour window to eat, you often can't consume as much food as when you can eat all day. This is one of the fringe benefits of IF – it automatically limits calorie intake. If you start using IF early on in your diet, you may not be able to consume enough food during your feeding window, which will make it hard to drop calories in later stages as your fat loss plateaus. Since you're cramming so many meals into an 8- hour time frame, meals will come more frequently than you were previously eating. Meals will be spaced an hour or two apart, and even as frequently as 3. If you find you can't consume this many meals, you can also combine some of them. Here's why: The brain uses blood leucine levels as an indicator of how fed the body is. So if you're sipping on BCAAs, the leucine is signaling the brain that you're currently well fed. Although no work has been done on this issue during fasting, it's easy to project that if the brain senses you're fed, the benefits that come from fasting may be compromised.
